Warmup with chinups 4 sets 8-10 reps Lower back hyperextension 4 sets 10 reps Workout Bent over barbell row go 1st set 50 kg 2nd 60 3rd 70 4th 80 kg for 10 reps Lat pull down 4 sets 10-12 reps Single arm row machine 4 sets 10 reps Bicepeps hammer curl with excentric contraction You go half way fast stop for a sec at the middle part then fast up and 3 sec down for 10 reps Biceps curl 3 sets 10-15reps Optional biceps machine 3 sets 10 reps Thank me later best back workout for me tbh

Pull day. 1. Straight lat pull downs, 3 sets at 2-3 RiR. Point is to warm up lats and fatigue them a little, so biceps won't be the limiting factor on the next excersise. 2. Lat pulldown, 4 sets at around 10-14 reps. 1-0 RiR on all sets. 3. T-bar row, 3 sets, 6-10 reps. 1-0 RiR on all sets. 4. Band pull apart, 3 sets 10-14 reps. 0 RiR all sets. 5. Optional: hyperextension, 3 sets 15+reps. Until you can't handle the burn. 6. Hammer curls 2 sets + straight curls incline 2 sets. 10+ reps 1-0 RiR all sets.

Reps in Reserve, If you max is 10 reps (all out) with 80kg etc. then 2 RiR would be 8 reps.
